10-minute pyramid core workout for beginners

A gentle pyramid core workout for beginners — the work climbs, peaks in the middle, then comes back down. Five moves, ten minutes, video demos throughout.

Here's the problem with most interval workouts: every round feels exactly as hard as the last one, and somewhere around halfway your brain starts negotiating an exit. A pyramid fixes that.

In a pyramid workout the work climbs move by move — 20 seconds, then 30, then a 40-second peak — and then comes back down the other side. You always know the hardest bit is the middle, and once you're past it, every move gets shorter. For a beginner, that's a quietly brilliant deal: the workout gets easier as you get more tired.

How to use this workout

Format

  • 20 → 30 → 40 → 30 → 20 seconds — the work climbs, peaks, then comes back down
  • 30 seconds rest between moves
  • 5 moves per round
  • 2 rounds total
  • ~10 minutes start to finish

Climb the pyramid slowly — the first two moves are your warm-up as much as your work. Give the 40-second peak an honest go, and if it's too much today, work for 20 and rest the difference. Nothing resets, nobody's counting but you.

Dead bug single-leg drop

A dead bug variation where you lower just one leg at a time, keeping your spine pinned to the floor.

Coach's cues

  • •Lie on your back, knees bent over your hips
  • •Lower one leg to tap the floor, keeping your back flat
  • •Return it and switch
  • ×Watch out for: lower back lifting as the leg drops

Butterfly sit-ups

A sit-up with the soles of your feet together and knees wide — takes your legs out of it so your core does the lifting.

Work 30 secondsRest 30 seconds

Coach's cues

  • •Sit with your soles together, knees dropped wide
  • •Lie back, then curl all the way up
  • •Reach toward your feet and lower with control
  • ×Watch out for: yanking on your neck to sit up

Russian twist

A seated twist that works the sides of your core. Start with no weight — the movement is plenty on its own.

Work 40 secondsRest 30 seconds

Coach's cues

  • •Sit back slightly, heels down or lifted if you fancy more
  • •Keep your chest tall, don't slump
  • •Rotate your shoulders from side to side
  • •Tap the floor each side under control
  • ×Watch out for: rounding your back and collapsing forward

Plank toe taps

From a plank, tap your feet out wide one at a time — a steady core move with a bit of hip work.

Coach's cues

  • •Hold a strong plank position
  • •Tap one foot out to the side and back
  • •Alternate, keeping your hips level
  • ×Watch out for: hips lifting as the feet move

Superman pulses

The superman hold with small pulses — lift your arms and legs and pulse for the muscles down your back.

Work 20 secondsRest 30 seconds

Coach's cues

  • •Lie face down, arms reaching forward
  • •Lift your arms, chest and legs
  • •Pulse up in a small range, keeping your neck relaxed
  • ×Watch out for: cranking your neck to look up

That's every move — one round done. Take a minute, have a breather, then run through it once more from the top.

Well done — that's the workout finished.

You showed up today, and that's the bit that counts. Have some water, take a wee walk to shake the legs out, and come back in a day or two.

How it should feel — and when to make it harder

The peak should feel like proper effort and the last two moves should feel like a lap of honour. If your form goes ragged anywhere, shrink the movement rather than fighting through it. When two rounds feel steady, stretch the peak to 45 seconds before you change anything else. And if you've got a health condition or you're on medication, have a quick word with your GP before you start — costs nothing, buys peace of mind.

Quick questions

What is a pyramid workout?

A workout where the work time climbs to a peak and then comes back down — here it's 20, 30, 40, 30, 20 seconds. You meet the hardest effort in the middle when you're warm, not at the end when you're spent.

Is a pyramid harder than normal intervals?

Not really — it's the same total work, just arranged more kindly. The short moves at the start ease you in, and the short moves at the end let you finish feeling capable rather than flattened.

How often should I do this?

Two or three times a week with a rest day between. Your muscles get stronger during the rest, not during the shaking.
